from internet surces:
*Aim for roughly 8.5 calories for each kg of body weight. So if you weigh 100 kg (or 220 pounds), consume 850 calories for every hour that you exercise.
*you should get the majority of your calorie intake from carbohydrates coming from pasta, rice, bread and so on. Carbs should make up about 57% of your diet.
*Fats should comprise 30% of your intake, of them less than 10%saturated and more than 20% unsaturated
*Thirteen percent of your diet should be protein. Protein is meat, fish, poultry and nuts. These items are essential to the body's proper functioning.

*The Department of Health recommends that men should take in around 2,550 kcalories per day and women around 1,940 kcalories per day.
Percentage of calories per day:
*Fats - No more than 33 percent
*Carbohydrates - At least 47 percent
*Protein - Roughly 15 percent
*Alcohol - No more than 5 percent
*for athletes, experts recommend that you should increase your energy contribution from carbohydrates to roughly 60 percent and decrease your intake of fat by the corresponding amount.
